握推,侧平举,手臂弯曲全都破了记录。WORKOUT前
把BCAA,CREATINE用V8充的喝的,有点XPAND的作用,
身体发热兴奋。
第二天睡了个懒觉,10个小时,一点力气都没有了,
勉强地完成了深蹲和LEG EXTENSION,CALF,累得不行,
ABS都没劲练了,真是奇怪。睡多了应该休息好了,

the track. I warmed up for about 3, 4 miles, then did dynamic drills and
4x100 strides. Then an easy 800m @ 2:54, followed by 200m jogging, then
4x800m @ 2:45, 2x400m @ 1:16, 1:14, then 2x200m @ 32s, with 200m rest in
between sets. I ran the 800 reps at amazingly accurate even splits, not one
second more or less. The workout was just the right amount for me. There were

w********6 发帖数: 12977 | 31 今天杯具,跑 12x 400米 interval,早上5点多跑了两个高中,一个社区大学,都木有
找到track,唯一一个开放的track居然是烂泥塘。
最后到我跑步的trail用Garmin 305做interval workout,居然只显示有多少feet结束
本次400米,和还有多少lap。 最后稀奇古怪以为做完12个,回家发现少了一个。
跑的我个肺都出来了,喉咙里面感觉有血丝那种味道,腿已经软的不是自己的了,也看
不见pace,回家一查,居然只有6分钟的pace,每次都是最后还没跑完400米就萎靡了。
Garmin Interval Workout 如何看见自己的pace啊,我觉得不知道如何掌握,对于速度
已经完全木有概念。
另外,我这次第一次步频达到204到208之间,感觉已经是我的极限了,看见tuoniao同
学的log,他经常甚至跑7分多的pace,都是200以上,6分钟多的pace,已经是210的步
频了。这都是咋练出来的啊。 |

最近没啥时间按常规routine锻炼,采用如下简单的program,连热身都省下来了,效果
也非常好。
53lb kettlebell swing
左手25,右手25,换手时kb不落地;
20 hindu pushups
50 hindu squats
以上再重复一遍。这样为一组。每个动作间不休息,每组用时4分钟。
休息1分钟。
再重复两组, 整个workout共用时14分钟。 |

2012.07.10 advance swim workout 总结
上课一小时,两个比我慢的同学终于来上课了,我算是一人之下二人之上了,虽然我还
是比小孩儿慢,但是明显比另外两个同学快得多了,认真上课进步还是很大的。今天教
练还表扬我单臂向前腿部打水非常好,问我是不是自己练了,其实木有练。今天比赛了
三次自由泳100yard,我如果用全力的话,在前50yard能基本咬住小孩儿,另外我改进
了转身动作,虽然不会flip turn,但是我push off以后,下潜到两个身位以下的水下
,避开水面乱流,做两次dolphin kick,自然浮出水面以后,第一次划水不呼吸,第二
次划水再吸气,因为我腿部力量比小孩儿大,下潜比小孩儿深,转身已经能够跟她一样

2012.07.17 advance swim workout 总结
上课一小时,总共游了1600米。在教练的指导下,自由泳打水动作有所提高。应该想象
用胳膊肘pull,而不是用手在划水,这样背部开始发力,而不是胳膊用力,而且可以防
止过度向后摆臂,出水的时候也是用胳膊肘引领小臂,这样小臂是放松的,而且手肘出
水高,向前伸展充分,整个过程小臂就是保持住姿势而已,不用力。改进之后,划水明
显省力了,频率快了,停顿短了,速度上去了,而且换气频率也随之加快,呼吸轻松,
氧气充足。最后150yard 中速游,小孩儿游了100yard就停了,教练让她再游50yard,
于是我们同时开始,我开始暗自较劲,尽管她flip turn了,我最后25yard all out用

最后一组600yard,游着游着听见教练冲我喊打腿,我还以为最后25yard了呢,就all
out了,结果到了之后发现还有3圈儿,彻底崩溃了。。。
需要改进的地方,打腿还要加强,游长了累了,就不想打腿了。现在我总是手沉得太深
,create so much drag并且elbow不够高。pull注意high elbow catch / early
vertical forearm!!!

2012.07.31 advance swim workout 上课一小时,总距离1英里
各种打腿没有纪录时间。
第一个700yard,热身不太充分,身体硬,游得挺卖力,速度2:03每100m。
之后放松游300yard,我注意手臂充分向前伸展,划水时注意身体和肩部旋转。
划水以后,注意手掌从臀部上方出水,有助于充分划水,以及空中高手肘。
注意调整动作以后,游得很轻松,25yard单臂平均滑水也从之前11.5次,降低到10.9次。
但是速度实际上并没有慢,2:03每100m,之后注意保持动作继续在低划频的前提下保证
了速度。
最后100yard all out 1:47

damn it, i got f**ked by this workout...
dumbbell deadlift (45lb)
其他都是用12 lb的 hex dumbbell (我们gym能找到的最重的hex)
背拉那个动作时一手一个35 lb的
单手的都是15 reps *2
双手的都是15 reps
组间休息比较短,大概一共20min做完
用heart rate monitor监控结果
19min 40s
max 190 (holy mother f**ker...)
avg 160
cal: 320!!!
然后又做了 10min 的core exercise
最后30min 烧了400多
下场,左小腿抽筋,左大腿有抽筋的感觉,spartacus最后 |

through Jack3d, White Flood, and Dynamitize's XPand... Muscle Marinade is my
